Protein is the one macronutrient people ask me about the most, and for good reason — it's the building block for muscle, it keeps you full longer than carbs or fat, and getting it wrong in either direction has real consequences. But the "how much protein do I need" question doesn't have a single universal answer. The right number depends heavily on what you're actually trying to accomplish. Someone who sits at a desk all day and just wants to stay healthy has very different needs than someone training for a marathon or trying to build muscle while in a calorie deficit.

The Formula Behind This Calculator

This calculator uses a straightforward, weight-based formula that's grounded in published sports nutrition research: daily protein target (grams) = body weight in kilograms × a factor determined by your goal. For general health with a sedentary lifestyle, that factor is 0.8 g/kg — this matches the basic Recommended Dietary Allowance (RDA) used to prevent deficiency in the general population. Move up to general fitness and regular exercise, and the factor rises to 1.1 g/kg, since consistent training increases protein turnover and repair demands. Endurance athletes need more still, around 1.3 g/kg, because long-duration training also uses some protein for fuel and requires extra repair capacity. The two highest factors are for muscle gain (1.9 g/kg) and fat loss while preserving muscle (2.1 g/kg) — both scenarios where your body is under the greatest pressure to build or retain lean tissue, either because you're deliberately overloading muscle through resistance training or because you're in a calorie deficit that would otherwise cannibalize muscle for energy.

Rather than giving you a single number, the calculator shows a range of plus or minus 0.2 g/kg around the point estimate. This reflects reality: research studies rarely agree on an exact figure, and your true optimal intake sits somewhere in a band rather than at one precise gram count. Aiming anywhere within your range is a reasonable target.

Turning the Number Into a Practical Meal Plan

A daily gram target is only useful if you can actually hit it, which is why the results also break your total down into a per-meal amount, assuming four meals spread across the day. This isn't an arbitrary convenience — research on muscle protein synthesis suggests that spreading protein intake across multiple meals (rather than front- or back-loading it into one or two large servings) produces a better anabolic response over the course of a day. If your daily target comes out to 160 grams, aiming for roughly 40 grams at each of four meals is generally more effective than eating 10 grams at breakfast and 100 grams at dinner.

In practical terms, a serving of chicken breast, fish, or lean beef (about the size of your palm) delivers roughly 25-35 grams of protein. Greek yogurt, cottage cheese, eggs, and protein powder are useful for filling gaps between meals, especially on training days or when whole-food options aren't convenient.

Caveats Worth Knowing

This calculator uses total body weight, which works well for most people but can overestimate needs for individuals carrying a significant amount of body fat, since fat tissue requires far less protein to maintain than muscle does.
